Varsity sprinting
So I'm currently on the varsity team in the 400 4x400 4x800 and open 200 and 400 and our workouts are pretty strenuous but they are fairly short.
200's
We generally do about 6-8 200 meter sprints. The sprints should be at about 85% which is about 25-26 seconds each(for us, maybe less or more depending on your running age).
Uphill sprints
We have a street that is about 600 meters long and fairly steep. if we're working on speed for the 400 we run 300 meters up the hill at about 80% and walk back down, and start again. We do 6 of these. If we're working on more 800/5k stuff we run all 600 meters at tempo pace and without stopping run back down, we do this 6 times, once again, not stopping.
Parachute or bungee cord running
We do this mainly to increase or muscle. We either strap ourselves into a parachute or a bungee cord, for the bungee cord we have a partner with about the same level of running on the other end. We then run 200 meter sprints, about 10 times.
I hope this helped give people ideas and what not. Please let me know what you think and tell me of other workouts you do(preferably high intensity).
